The Recovery Toolkit

Effective recovery rests on a few evidence-based habits:

  • Sleep — 7-9 hours is non-negotiable. Growth hormone peaks during deep sleep, and even one bad night impairs recovery
  • Deload weeks — cutting training volume by 40-60% every 4-6 weeks lets accumulated fatigue dissipate
  • Stress management — mental stress draws on the same recovery resources as physical training

Ice baths, compression garments, and massage have only modest evidence. They may ease perceived soreness but do not meaningfully speed up tissue repair. Sleep and nutrition remain the most powerful recovery tools by far.
